i do a tempo 800 and a series of dynamics and a tiny bit of stretching for a warm up

that is plenty.

 

doing an 800 cool down and stretching what needs stretched is important too.

I'd be interested in seeing some good warm up routines too. Anybody? How much do you warm up for a 5k PR attempt, without using up too much? (Maybe we need a new thread for this?) Edit: cross posted with Shane.

For racing, the shorter the event, the longer the warmup.  For example, during track season, my 400m athletes will warmup for about an hour while my 5000m athletes will do at least 25' (and they will all race under 20').

For my 5000m athletes, their race and workout warmup will be very similar and look something like this:

  • At least 10' of easy running; workouts will probably be 16' (around 2'/400m pace)
  • 10' of running drills (A's, B's and C's with an acceleration after the drill and jog back to position)
  • 2-4 laps on in and outs (5k pace on the curves, easy on the straights) - this should take them to the start line with less than 5' to go before the gun or for training we will then go into the hard stuff

for 5-10Ks I like to 1st do some dynamic stretching and then go for an easy light 10min jog and then add 5-10 x 15-20 sec strides (at threshold pace maybe the last few at VO2 max pace) with 40-50 sec jog in between. After that I feel good to go

Congratulations and good luck next time.  A great deal of racing a 5k is experience; the more times you do it, the easier it is to deal with the discomfort and keep pushing the pace even when you want to slow/stop.

I hear you completely.  I had the same goal, break 20min in a 5k race this morning.  I woke up to 30mph+ wind gusts, which slowed me down a tad.  My final time?  20:06.  Argh.

thanks!....I used (I think) the warm up you described earlier last week, and I liked it very much....got to the starting line 5 minutes before gun, and I felt great!...much better than going to the line cold, which is what I did last year...

Have also been trying to break 20'. Just did a 5K last Saturday, second annual run sponsored by my kid's school. A small-scale event. Got 5th overall out of 200-some people with a time of 20:24, with many of them walkers. Was my fastest time to date, but it is hard fo me to crack that glass ceiling. I was doing some intervals in preparation for a half marathon a couple weeks back, hoping this would help my speed. Ended up with a shin splint that I'm still nursing.

I broke 20' for the first time yesterday after my third or fourth attempt. I happen to forget my Garmin so I was racing blind....The finish line clock was either off or couldn't be seen because of the glare from the sun. I had to wait 8hrs to find out - I broke 20, slide under at 19:53!

Most of my runs through March were T pace intervels on the hamster wheel and then a shift to long runs for a March 1/2 mary.
