Sunny
Total Time = 2h 40m 25s
Overall Rank = 30/300
Age Group = 40-44
Age Group Rank = 2/25
Pre-race routine:

Ate my oatmeal, drove downtown, set up transtion, hung out for an hour
Event warmup:

rode about 100yds to make sure I was in the right gear to start.
Swim
  • 25m 16s
  • 1500 meters
  • 01m 41s / 100 meters
Comments:

THe current was terrible! They ended up cancelling the swim in the Sprint race later in the morning because it was so bad. My goggles kept leaking for some reason, too. Go upstream for ~1000m was terrible, and crossing the river each time was no fun either.
Transition 1
  • 02m 58s
Comments:

Long run up from the river. No real issues. 2nd fastest T1 in the age group
What would you do differently?:

nothing
Bike
  • 1h 21m 58s
  • 27 miles
  • 19.76 mile/hr
Comments:

Bike was pretty good. Didn't push too hard, knowing that the run would be hot nad tough. After teh swim, I was one of the first on the course. By the second loop, I was passing people constantly. Having others out there to be rabbits was nice.
What would you do differently?:

nothing
Transition 2
  • 01m 2s
Comments:

Again, went OK. Once again, forgot to take sneaker balls out of my running shoes beforehand!
What would you do differently?:

nothing
Run
  • 49m 8s
  • 10 kms
  • 04m 55s  min/km
Comments:

It was 90 by the time we started running and there was NO shade on the course. Made it up and over the bridge the first loop, running the the whole loop. After the turn around, the first half mile is all uphill and I walked a good stretch of it. Once I got to the top, I only walked at the water stations for a few yards, and ran all the way back up and over teh bridge on the way back. Finished feeling really good, thinking that I could have done another 2 laps or so to make a half marathon
What would you do differently?:

nothing
Post race
Warm down:

pured a couple of cups of water on me, and found some shade

What limited your ability to perform faster:

heat and water current

Event comments:

They couldn't help the heat, and I don't know why the river current was so much greater this year than last time. They said that they had worked with TVA to limit the water flow. It ended up being fairly dangerous for the less experienced swimmers and they cancelled the Swim in the Sprint race. Communication about this was pretty poor. The start could have been much better organized as well. As it was, everyone just milled about and noone knew where to be. We started almost 20 min late becasue it took so long to get people where they needed to be. The music was nice, but you couldn't hear the announcements about where to be and who was about to start. Otherwise, it was a pretty good race. I'd love to see a water bottle exchange on the bike for the Olympic racers, considering hte heat.

This plan is designed to make you go faster. 3 workouts per week in each sport, 2 days of strength training and core work. The maximum volume is around 10 hours toward the end of the 12 weeks.

Is it good to listen to music while lap swimming? Are there any devices to help you keep track of your laps?

This plan is an advanced plan in terms of volume and intensity and appropriate for someone who is looking to go under 5:00 and as fast as 4:30. There isn’t a lot of fluff in the plan.
