Subject: Base swim workouts for the winter?
I'm looking to add some structure and purpose to my swim workouts over the winter. I've only been swimming for about 6 months total...maybe 2x per week. When I started, 50m was all I could do without taking a 2-3 min break to catch my breath. Now, I can do a mile non-stop...but it's a little boring. I decided to focus on swimming over the winter and take a few months off from running...I've been a runner for 15 years. I plan to swim 2-3 times per week for about 60-75 min each time...I'm limited by the lap swim schedule at the local pool. Up to now I've simply been making up a workout without any real knowledge of how to structure it for improving my swim. Since I've only recently started swimming I figured just getting the laps in would be sufficient to build up my basic endurance. Now that I can comfortably do the distance I'd like to start incorporating specific workouts to improve my speed and efficiency. Most recently I've been doing 3200m pyramids or ladders that take me about 60-75 min with several 1-2min breaks...200, 400, 600, 800, 600, 400, 200 or 200, 400, 800, 1200, 600 for example. I'm looking for some advice on how to structure my winter swim workouts with the goal of competing in mostly sprints with a couple Oly distance events next season. Open water swims aren't an option since it's getting cold and I don't have a wetsuit yet.

Thanks for your input!

The Total Immersion book and dvd by Terry Laughlin are very good and come highly recommended on this site.  They have many drills for improving efficiency and the online site has several good articles and mini training movies.

I'd advise you to work on incorporating some intense sets with limited rest into your practice schedule. The idea is too maintain a moderately high heart rate over longer periods of time. This will make you faster and give you more staying power in the water.

Maybe you could do 3 intense sets with one stroke set positioned in the middle. Sets need to be challenging, consistent and achieveable. You should be able to maintain consistent splits throughout the set but you also need to make sure your rest is limited so you work your heart. For key sets your rest should be no more than 5-8 seconds for maximum benifit, however, you might find in order to be consistent you'll need more rest so adjust the set/ interval accordingly.

A general idea is to start with 5-8 100's or 10x50's (or whatever) on intervals you feel comfortable with. Then as you improve, alternate building yds (or adding yds) and decreasing the interval so you avoid plateauing.

If you want to see varying interval swim sets see my log. I swim almost every day. Hope this helps.

Not sure they have any here, but tri-newbies.com (sorry ron) has some set swim workouts.

What I would do now is to try to build on technique and distance, with an occasional speed set in thrown in once or twice a week. You need to keep the fast twitch muscles occupied.

But during the winter I'd work on fundamentals and endurance

But what the heck do I know? Haven't yet done a tri.....Just my opinion

I use Gale Bernhardt's book "Swim Workouts for Triathletes." It's a waterproof spiral bound book that you take to the side of the pool. It has a ton of specific workouts ranging from endurance, to strength, to speed, etc.

Check out the link below. It has some sample pages you can view.

Thanks-

I've read the book and have the DVD. I want to take one of the workshops this winter if there is one close to me and I'll start to incorporate some of the drills into my workouts. The most frustrating thing for me is that I'm fairly lean and dense (5"9 180, 8%) so the drills are a little difficult...especially trying to figure them out myself...so I think the workshop will be very helpful. My legs are especially heavy and prone to sinking. I think a wetsuit will be a huge help for me during races but I don't want to use it as a crutch during training.

Aside from the drills, I'm looking for some guidance on structuring my working sets...I think I still have a lot to gain in swim fitness.

Thanks Stacie-

That looks like what I want...a plan for "purposeful" training. Those workouts along with TI drills and I should have plenty to keep me busy for the winter and hopefully make some significant improvements by next season.

Triathete magazine had a nice series on training for sprint, Oly or 1/2 IM with workouts for all three disciplines. I really liked the swim workouts. It was a 6 montheseries.

Hi,
I've got 2 training plans in my book, one for an Olympic Distance race and one for a Half Ironman. They are 12 week plans, but you can pick and choose from around 72 workouts for your offseason training, as well as drills and a strength training program that will prepare you for more endurance or interval training later.

Check it out!

Good luck,
